The long run, reconsidered

Runners mid-effort on a track in warm afternoon light

Ask ten amateur runners what their long run is for and you will get ten answers. Ask ten coaches and you will get one: time on feet, at an effort you could hold while talking. It is the least glamorous session of the week and the one that does the most work.

The gap between those two positions is where most injuries live.

The honest test

If you cannot hold a conversation, you are not on a long run. You are on a medium-hard run of long duration, which is a different stimulus and a more expensive one. It costs more to recover from, it leaves less in the tank for the session that actually should be hard, and it builds fitness more slowly than the easier version. Two weeks of this and the easy days start feeling heavy, which is the first sign the whole structure is sliding.

This is uncomfortable to accept, because running slowly in public feels like admitting something. It is worth getting over.

What the long run is actually doing

It is building the plumbing. Capillary density, mitochondrial volume, the structural tolerance of tendons and bone to repeated low-grade load. None of that responds to intensity. All of it responds to duration, consistently applied over months. The adaptations are slow and cumulative, which is exactly why the session rewards patience and punishes enthusiasm.

It is also, less scientifically, where you find out what you are like after two hours. That is not nothing. A marathon is largely an exercise in being tolerable company to yourself, and the long run is where you practise.

Practical notes

Start slower than feels right — the first twenty minutes should feel almost silly. Take fluid before you want it. Wear the kit you intend to race in, because two hours is long enough to find every seam that will eventually bother you. And finish wanting to do more; that is the sign you got it right.

If the last twenty minutes are a grind every single week, the run is too long rather than too slow. Trim it and build back.

Kit that holds up over distance is in Performance Run.
